A TDEE calculator estimates how many calories you use each day, giving you a practical starting point for maintenance, weight loss, or muscle gain. This guide explains the calculation, the assumptions behind it, how to set a target, and how to refine the result using your real-world progress.
Overview
TDEE means total daily energy expenditure. It is an estimate of the energy your body uses across a normal day, including basic functions, movement, exercise, and digestion. Your estimated TDEE is often called your maintenance calorie level because eating around that amount may maintain body weight over time.
TDEE is not a fixed personal constant. It changes as body weight, muscle mass, activity, sleep, training volume, and daily movement change. A calculator cannot measure every variable, so treat its result as a starting hypothesis rather than a precise prescription.
Most TDEE calculators use two stages:
- Estimate basal metabolic rate, or BMR: the energy your body would use at rest.
- Multiply BMR by an activity factor to estimate total daily needs.
For weight loss, you generally choose an intake below estimated maintenance. For muscle gain, you generally choose an intake above maintenance. For body-weight maintenance, you use the TDEE estimate as your initial daily calorie target.

How to estimate your daily calorie needs
Step 1: Calculate BMR
A common method is the Mifflin-St Jeor equation. Using kilograms, centimeters, and years:
- For the male equation: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5.
- For the female equation: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161.
These equations use a sex setting because that is how the original convention is structured. People who do not identify with either setting, are using hormone therapy, or have a condition that significantly affects metabolism should treat the result as a rough estimate and consider discussing calorie targets with a qualified health professional.
Step 2: Apply an activity factor
Multiply your BMR by the activity level that best represents your average week:
- 1.2, sedentary: Mostly sitting, with little planned exercise.
- 1.375, lightly active: Light exercise or sports on some days, with a generally active routine.
- 1.55, moderately active: Regular training several days per week or a job involving meaningful movement.
- 1.725, very active: Hard training most days, a physically active job, or both.
- 1.9, extremely active: Very high training demands combined with substantial daily physical activity.
The formula is:
TDEE = BMR × activity factor
Choose the factor based on your whole lifestyle, not just your workouts. Someone who completes three gym sessions but sits for most of the day may need a lower factor than someone who trains three times and walks or works on their feet for several hours.
Step 3: Set a goal-based calorie target
Once you have an estimated TDEE, adjust it according to your goal:
- Maintenance: Start near your estimated TDEE.
- Weight loss: Begin with a modest reduction, often around 10% to 20% below estimated maintenance.
- Muscle gain: Begin with a modest increase, often around 5% to 10% above estimated maintenance.
Moderate adjustments are easier to evaluate and may be more sustainable than making a large change immediately. Your training performance, hunger, recovery, and weight trend all matter when deciding whether the target is appropriate.
Inputs and assumptions
The quality of a TDEE estimate depends on the information entered and the assumptions made afterward. Use a recent body weight, measure height consistently, and enter your actual age. If body weight has changed substantially, update the calculation rather than continuing to use an old result.
Activity level is usually the least precise input. Calculators cannot fully account for differences in step count, job demands, workout intensity, rest periods, or spontaneous movement. Two people with the same height, weight, age, and training schedule can have different maintenance needs.
Digestion also uses energy, but most calculators account for it indirectly through the overall estimate. Food labels and tracking apps have their own rounding and measurement limitations. Weighing portions can improve consistency, but it does not make the TDEE result exact.
Exercise machines and wearable devices may show calories burned, but these figures are estimates too. Avoid automatically eating back every reported exercise calorie. Instead, include your normal training in the activity assumption and use your weight trend to determine whether the total target is working.

Worked examples
Example 1: Estimating maintenance calories
Consider a 30-year-old man who weighs 80 kg, is 180 cm tall, and describes his lifestyle as lightly active.
First, estimate BMR:
10 × 80 + 6.25 × 180 − 5 × 30 + 5 = 1,780 calories per day, approximately.
Next, apply the lightly active factor:
1,780 × 1.375 = 2,448 calories per day, approximately.
His starting maintenance estimate is therefore about 2,450 calories per day. This does not mean he must hit that number perfectly each day. A weekly average may be more useful because appetite, training, and daily movement naturally vary.
Example 2: Setting a weight-loss target
Using the same estimated TDEE, a 10% reduction would be:
2,448 × 0.90 = 2,203 calories per day, approximately.
A 20% reduction would be about 1,958 calories per day. The lower end is not automatically better. A person who feels consistently fatigued, unusually hungry, or unable to train well may need a smaller deficit or a review of sleep, food quality, and activity assumptions.
Example 3: Setting a muscle-gain target
A 5% increase above the same estimated TDEE would be:
2,448 × 1.05 = 2,570 calories per day, approximately.
A 10% increase would be about 2,693 calories per day. A modest surplus can make it easier to support training and recovery while limiting unnecessary fat gain. Combine the calorie target with progressive strength training, adequate protein, and recovery rather than relying on calories alone.
These examples show why the calculator should guide a test period, not replace observation. Record your average intake and body weight, then compare the trend after enough time has passed to reduce the effect of daily water and food fluctuations.
When to recalculate
Recalculate your TDEE when a meaningful input changes. Useful triggers include a noticeable change in body weight, a new age or height measurement, a shift from sedentary work to a physically active job, a major change in training frequency, or a different goal. Revisit the estimate after a long injury break, a return to training, or a sustained change in daily steps.
You do not need to recalculate after every single workout. A better approach is to choose a starting target, follow it consistently for about two to four weeks, and monitor a seven-day average of body weight. Also note waist measurements, gym performance, hunger, energy, and recovery where relevant.
If your weight trend is not moving in the intended direction, adjust gradually. For weight loss, reduce average intake slightly or increase manageable activity. For muscle gain, add a small amount of food if weight and performance remain unchanged. If weight is changing faster than intended, reverse that adjustment. Changes of roughly 100 to 200 calories per day are easier to evaluate than dramatic swings.
